Sodium and Salt: Understanding Teaspoon-to-Gram Conversions for Health

One level teaspoon of table salt weighs 6.0 grams and supplies about 2358 milligrams of sodium — roughly a full day's recommended limit in a single spoonful. Salt and sodium are different numbers for the same thing, and mixing them up overstates or understates your intake by a factor of two and a half.

Salt is not sodium

This is the distinction that makes health guidance about salt confusing, and it is entirely a matter of chemistry.

Table salt is sodium chloride. By mass it is about 39% sodium and 61% chloride. So one gram of salt supplies roughly 393 milligrams of sodium, and one gram of sodium requires about 2.5 grams of salt to deliver it.

Nutrition labels in the United States report sodium in milligrams. Labels in the UK and EU usually report salt in grams, sometimes both. Guidelines are given either way depending on the body issuing them. Read a salt figure as though it were sodium and you overstate the sodium by 154%; read a sodium figure as though it were salt and you understate the salt by 61%.

The conversion is one multiplication in each direction: salt grams × 393 = sodium milligrams; sodium milligrams ÷ 393 = salt grams.

Sodium per teaspoon, by type of salt

Because every culinary salt is essentially sodium chloride, the sodium in a spoonful is decided entirely by how much salt that spoonful holds — which varies by more than a factor of two between brands. Converting salt tsp to g first, then grams of salt to milligrams of sodium, keeps the two steps separate and stops them being confused.

  • Table salt (fine): 6.0 g per tsp, about 2358 mg sodium.
  • Fine sea salt: 5.5 g per tsp, about 2162 mg sodium.
  • Morton kosher salt: 4.8 g per tsp, about 1886 mg sodium.
  • Diamond Crystal kosher salt: 2.8 g per tsp, about 1100 mg sodium.
  • ¼ tsp table salt: 1.5 g, about 590 mg sodium.
  • 1 tbsp table salt: 18.0 g, about 7074 mg sodium.

Sea salt and pink salt are not lower in sodium

Specialty salts are marketed on trace mineral content, and the implication people take away is that they are somehow gentler. By weight, they are not.

Sea salt, Himalayan pink salt, fleur de sel and kosher salt are all between 97% and 99.9% sodium chloride. The trace minerals that give them colour and a mineral note amount to a fraction of a percent, and their contribution to your mineral intake is negligible next to any ordinary food.

What does differ, genuinely, is sodium per teaspoon — but the reason is bulk density, not composition. A teaspoon of Diamond Crystal delivers about 1100 mg of sodium against 2358 mg for table salt, because the flakes are hollow and a spoonful holds less salt. If you measure by volume and switch to a flaky salt without changing anything else, your sodium intake genuinely falls. If you measure by weight, nothing changes at all.

Coarse salts work the same way, which is why a finishing salt sprinkled by hand often tastes saltier while delivering less sodium: the large crystals land on the surface and hit the tongue undissolved.

What the guidelines look like in teaspoons

Public health figures are published in milligrams of sodium or grams of salt, neither of which anyone can picture. Converted to teaspoons of table salt they become concrete.

The commonly cited 2,300 mg daily sodium limit is 5.9 g of salt, or 0.98 teaspoons of table salt. Effectively one level teaspoon, for the entire day, from all sources.

The stricter 1,500 mg target advised for some adults is 3.8 g of salt, or 0.64 teaspoons — under two thirds of a teaspoon.

The World Health Organization's 5 g of salt per day is 1965 mg of sodium, or 0.83 teaspoons.

The context that matters: in most Western diets around three quarters of sodium intake comes from processed and restaurant food, not from the salt cellar. The teaspoon at the table is the visible part of a much larger total, which is why label reading does more than spoon discipline.

Where the salt in a dish actually goes

A recipe that calls for a teaspoon of salt does not put a teaspoon of salt into you, and the difference matters when you are converting for health rather than for flavour.

Two obvious divisions. First, a recipe serves several people: a teaspoon of table salt spread across four portions is 1.5 g of salt each, about 590 mg of sodium per serving. Second, much of the salt is discarded. Pasta water is the clearest case — heavily salted water contributes only a small fraction of its salt to the pasta, and the rest goes down the drain.

Brines and cures are the same in reverse: a large amount of salt is used, only some of it is absorbed, and the absorbed fraction depends on time and the thickness of the food. This is why brine recipes are given as a percentage of the water weight rather than in teaspoons, and why converting them to spoons is a category error.

Salt added at the surface at the end behaves differently again. Because it reaches the tongue undissolved, it registers as more salt than the same weight stirred into the body of a dish. A finishing pinch of 0.38 g can do the work of several times that amount mixed in — which is the most useful lever available if you are trying to cut sodium without cutting flavour.

Reading labels without being misled

Three habits prevent almost all label confusion.

Check the unit before the number. "Sodium 400 mg" and "Salt 1.0 g" describe almost the same thing — 393 mg of sodium is 1 g of salt. Seeing "0.4" and "1.0" on two products and concluding one has less is a common and completely wrong inference.

Check the serving size. Sodium is reported per serving, and manufacturers choose the serving. A figure that looks modest per serving becomes substantial if the package is realistically eaten in one sitting.

Watch for sodium that is not salt. Monosodium glutamate, sodium bicarbonate, sodium benzoate, sodium nitrite and sodium phosphate all contribute. Baking soda is the one that appears in home cooking: at 4.8 g per teaspoon and around 27% sodium by mass, a teaspoon contributes roughly 1310 mg of sodium — a meaningful amount in a soda bread that also contains salt.

Reducing salt without ruining the food

Cutting salt by simply using less makes food taste flat, which is why it rarely lasts. The techniques that work substitute other kinds of intensity.

Acid does most of the heavy lifting. Lemon juice, vinegar and wine brighten a dish in a way that partly substitutes for salt on the palate. Toasted spices, browned aromatics, umami sources such as mushrooms, tomato paste and parmesan all add depth that reduces how much salt a dish needs to taste finished.

Where salt is structural rather than seasoning, it cannot be cut freely. Bread uses roughly 2% salt by flour weight — for a 500 g loaf that is 10 g, or 1.67 teaspoons — and salt there controls fermentation rate and gluten strength as well as taste. Brines and cures are the same: the salt is doing chemistry, and reducing it changes the food safety of the process, not just the flavour.

For everything else, salt at the end and taste as you go. Salt added at the surface reaches the tongue directly, so less of it registers as more.
